On planks. -

When doing planks it’s kind of a waste of time to just hold it as long as possible. Very rarely is it necessary to train planks and side planks for real endurance. Meaning sets that last 60 seconds or more. -

Instead, use a specific intent when training planks. Instead of just holding on, stay very active. Actively brace and squeeze the abs and the glutes simultaneously. -

Connecting the abs and the hips is one of the things that makes planks special. -

Don’t even aim for a certain time limit. Aim to squeeze these muscles as hard as possible, and when you can’t do that any longer stop the set. -

Often you will hear that advice on how to build a good physique and build muscle.

But what is often overlooked are other elements like sleep, stress levels, experience level, genetics, and activity level that are just as important to consider when making a good plan to build muscle and burn fat. -

Lack of sleep can significantly reduce muscle growth even if you are exercising regularly and having a good nutrition. Studies have hown that it even reduces the rate of fat loss. A recommended minimum is 7-8 hours of quality sleep for optimal results.

High stress has similar effects as well and it can lead to significantly lower rate of strength development over time. It also impars nutrient partitioning, leadinig to an increase in fat mass and a decrease in lean mass over time. Because of these factors, it is important to adjust your workout volume according to the level of stress you have at that time. The higher the stress, the lower to total workout volume, and vice versa. -

So next time before you try to search for some fancy secret exercises that will help you build muscle, I suggest to look back and analyse other basic factors that could be destroying your progress. -

Here is a standard meal I LOVE cooking: oven baked chicken and potato’s with kale.

Cook chicken at 400 degrees for 20-25 minutes and same with the potato’s. Season it with different spices to make it good 🔥👊.

Post 45 min workout.
I pushed my body as far as I could without causing more pain to my lower back.
Feels so good to be finally working out again. Was pleasantly surprised with how good my fitness was. Also I do need to go up a kettlebell or 2 for some workouts (maybe an 8kg or 10kg - possibly will get both)
Really concentrated on my whole body today. Just to get everything burning again and to get those muscles used to moving again and to start building them up to burn the last body fat I need gone.

To build muscle there are 3 main things to take into account. -

1. Muscle Tension
2. Metabolic Stress
3. Muscle Damage -

Muscle Tension is pretty much what it sounds like. The muscle has to contract forcefully to move a weight, which produces the tension. The best way to train this aspect of things is to simply strive to keep adding to the weight you are lifting. -

Metabolic Stress is the build up of metabolic byproducts within the muscle. It’s the burn or the pump you feel when doing reps. This is also why muscle look bigger right after a workout, because they are flooded with blood and everything else.  The accumulation of these byproducts trigger some cellular signaling to the muscle to grow bigger. -

Muscle Damage is done when a muscle is worked… makes sense. Lifting weights alone can do it. Lifting weight through a full range of motion, accentuating the muscle lengthening portion, and especially taking the muscle into its fully stretched length will create damage. So will doing increased volume over time, therefore making the muscle do more work. The work creates micro-tears in the muscle which is then repaired. Muscle Damage has fallen out of favor a little bit recently, but it’s still a little unclear exactly how important it is for this whole process. -

Now, the reason we use different rep ranges is to take certain advantages of these 3 things. Lower rep sets bias Muscle Tension. Higher Rep sets bias Metabolic Stress. Muscle Damage is most involved with moderate to high reps. (Caveat: all of this gets technically complex so I’m trying to simplify. There are many factors involved with each of these like form, intention, nervous system activity/fatigue, etc.) -

For most people it’s recommended to concentrate on getting stronger in the 8-20 rep range to take advantage of these 3 factors. And as long as you get close to muscle failure it looks like using reps in this range and even higher will be equally effective. -

TLDR… If you’re trying to build muscle, focus on lifting weights for 8-20+ reps, with good form, and getting within 3 reps of total muscle failure. This will maximize Tension, Stress, and Damage.
